Mental Energy & Alertness: A Nutrition and Natural-Health Reference
1. Definition and Conceptual Framework
One widely cited model proposes a tripartite conceptualization of mental energy consisting of cognition (vigilance), mood (feelings of energy, also referred to by some as alertness, or the absence of fatigue), and motivation to accomplish mental and physical tasks. Progress in understanding mental energy has historically been hampered by a lack of scientific consensus definition, and it was traditionally characterized primarily through cognitive parameters, especially sustained vigilance. Feelings of energy, also known as the mood of energy, logically fit into the concept of mental energy, and experimental evidence shows that energy feelings are independent of, but moderately correlated with, vigilance.
Mental fatigue — the inverse state — is a psychobiological condition induced by prolonged periods of demanding cognitive activity; subjectively, it induces increased feelings of tiredness, lack of energy, decreased motivation, and reduced alertness. Fatigue is broadly defined as a decline in the ability and efficiency of mental and/or physical activities caused by excessive mental and/or physical activities; mental fatigue in particular manifests as potentially impaired cognitive function and is regarded as one of the most significant causes of accidents in modern society.
Mental fatigue is usually caused by long-term cognitive activities, and is mainly manifested as drowsiness, difficulty in concentrating, decreased alertness, disordered thinking, slow reaction, lethargy, reduced work efficiency, and increased error-proneness. Mental fatigue has become a widespread sub-health condition with a serious impact on the cognitive function of the brain.
2. Body Systems Involved
2.1 The Central Nervous System and Prefrontal Cortex
Research has established a link between the onset of cognitive fatigue and the accumulation of the neurotransmitter glutamate in the lateral prefrontal cortex; unable to eliminate this molecule that hinders its function, the brain is no longer able to produce additional effort. The neural mechanisms of mental fatigue related to cognitive task performance are more complex than previously thought; there is accumulating evidence supporting the existence of mental facilitation and inhibition systems that modulate the activity of task-related brain regions to regulate cognitive task performance.
2.2 Neurochemistry and EEG Correlates
As mental load increases, the brain loses its capacity to cope with the loading, slowing down brain activity; this results in decreased alertness and decreased executive functions. Among EEG frequency bands, the most consistent and significant alterations associated with mental fatigue occur in alpha and theta wave activity.
2.3 Glial and Cellular Mechanisms
At a cellular level, one hypothesis of brain fatigue syndrome involves inflammatory-reactive astrocytes using extracellular ATP signaling instead of intercellular calcium signaling; extracellular ATP activates purinergic receptors on microglial cells and astrocytes with the consequent production and release of inflammatory mediators, resulting in a vicious circle in which the glutamate uptake capacity of astrocytes is reduced.
2.4 Mitochondria and Energy Metabolism
Numerous metabolic and physiological changes — including increased inflammation and oxidative stress, decreased adenosine triphosphate (ATP) production, poorer cardiovascular function, and reduced cerebral blood flow — have been implicated in cognitive decline and impaired mental energy. The brain's continuous demand for ATP is central to sustained alertness; neurons depend overwhelmingly on oxidative phosphorylation, and disruptions in mitochondrial efficiency correlate with diminished cognitive performance.
3. Contributing and Associated Factors
3.1 Prolonged Cognitive Work
Mental fatigue often occurs when working on cognitively demanding tasks for a prolonged period of time, causing difficulties in maintaining task performance at an adequate level. In some contexts this can have serious consequences: a naturalistic driving study found that mental fatigue causes 12% of car crashes and 10% of near-misses.
3.2 Sleep and Circadian Disruption
Prolonged sleep deprivation can affect concentration and other cognitive functions. Sleep is a fundamental period during which the body is rebalanced; insomnia or sleep alterations can lead to increased inflammation, oxidative stress, and weight alterations, affecting training response and increasing the risk of decreased performance. Shift work specifically disrupts circadian rhythms and contributes to poor sleep, cardiometabolic risk, and cognitive impairment.
3.3 Neurological and Systemic Disease
Brain fatigue can occur in diseases or damage to the nervous system, long-term stress such as burnout syndrome, in developmental disorders, and also in systemic inflammation and autoimmunity such as rheumatic disease, endocrinological diseases such as thyroid diseases, or skin diseases such as psoriasis.
3.4 Stress and Psychological Factors
Mental fatigue is a multifaceted psychobiological state characterized by a sensation of tiredness and lack of energy, commonly experienced during extended periods of demanding cognitive tasks, which can lead to impaired cognitive and/or physical performance.
3.5 Micronutrient Status
Vitamins and minerals are essential to humans as they play essential roles in a variety of basic metabolic pathways that support fundamental cellular functions; in particular, their involvement in energy-yielding metabolism, DNA synthesis, oxygen transport, and neuronal functions makes them critical for brain and muscular function, and these translate into effects on cognitive and psychological processes, including mental and physical fatigue.
4. Nutrients Studied in Relation to Mental Energy and Alertness
4.1 B Vitamins
A narrative review published in Nutrients (2020) focused on B vitamins (B1, B2, B3, B5, B6, B8, B9, and B12), summarizing their biochemical bases and actions at the molecular and cellular levels, connecting them with cognitive and psychological symptoms as well as manifestations of fatigue that may occur when status or supplies of these micronutrients are not adequate.
B vitamins as a group: Vitamins and minerals play essential roles in a variety of basic metabolic pathways; their involvement in energy-yielding metabolism, DNA synthesis, oxygen transport, and neuronal functions makes them critical for brain and muscular function, which translates into effects on cognitive and psychological processes including mental and physical fatigue. Generally supportive evidence is provided for the benefits of a high-dose B-complex multivitamin/mineral supplement in healthy and at-risk populations in terms of physical, mental, and energy outcomes. The quality of individual B-vitamin trial evidence varies considerably across the group; evidence is strongest for deficiency correction, and more limited for supplementation in already-replete populations.
4.2 Iron
Iron supplementation has been shown to increase work capacity and output in at-risk populations, with productivity gains reported in interventional studies. Iron deficiency — including iron-deficiency anemia — is well-documented as a cause of fatigue, reduced attention, and impaired mental performance due to its role in oxygen transport (via hemoglobin) and in the synthesis of neurotransmitters. The quality of evidence is strongest for deficiency-correction scenarios; evidence for supplementation in individuals with adequate iron status is limited.
4.3 Magnesium
Magnesium can affect both perceived physical fatigue and muscle fatigue; however, there is only a limited number of studies addressing the relationship between magnesium supplementation and physical fatigue. Magnesium plays critical roles in ATP synthesis and NMDA receptor regulation. Clinical evidence in healthy, replete individuals remains preliminary.
4.4 Coenzyme Q10 (CoQ10)
Coenzyme Q10, an antioxidant and metabolic stimulant, has shown promise in improving some of the underlying biological mechanisms of cognitive decline; however, not much is known about the efficacy of CoQ10 supplementation on cognition in the elderly. A review of evidence on CoQ10 and cognition found strong biological support and positive results in animal models but mixed outcomes in human trials. Overall, twelve reviewed studies demonstrated improved cognitive function and two showed a reduction in oxidative stress in response to CoQ10 supplementation; out of eight human clinical trials, four showed evidence of a beneficial effect on cognition, while two demonstrated an increase in cerebral blood flow; disparity in results is likely due to differing testing procedures, inconsistent use of cognitive assessments, and varying bioavailability of different CoQ10 preparations. There is some evidence to suggest that cognition and the biological mechanisms that regulate it are positively impacted by CoQ10 therapy; however, many human clinical trials also reported no benefit of CoQ10 supplementation on cognitive performance. Evidence is therefore currently mixed and insufficient to draw definitive conclusions.
4.5 L-Tyrosine
Studies with humans have shown that tyrosine supplementation attenuates decrements in cognitive function in sleep-deprived and chronically stressed volunteers. L-tyrosine is a precursor to catecholamine neurotransmitters (dopamine, norepinephrine, epinephrine), which are central to arousal and alertness. Evidence to date is primarily from acute, controlled studies under stress or sleep-deprivation conditions; evidence in well-rested, unstressed adults is less compelling.
5. Herbs and Natural Ingredients: Traditional Use vs. Scientific Evidence
5.1 Caffeine (Coffea arabica, Camellia sinensis, Paullinia cupana)
Traditional use: Coffee, tea, and guarana have been consumed for centuries across Africa, Asia, and South America for their alerting and fatigue-reducing properties. Tea prepared from Camellia sinensis leaves has a documented history in Chinese and Japanese tradition extending over two millennia. Coffee's use as a beverage for wakefulness is attested in Arabic and Ethiopian traditions from at least the 15th century. Guarana seeds were traditionally used by Amazonian indigenous peoples as a stimulant.
Scientific evidence (strong): Caffeine's primary mechanism of action is the blockade of adenosine A1 and A2 receptors; it acts as a stimulant in the central nervous system and increases alertness, reduces fatigue, increases work capacity, improves sustained visual selective attention and target-specific attention, and increases behavioral performance in terms of accuracy and reaction speed. After oral administration, caffeine is rapidly and completely absorbed from the gastrointestinal tract, reaching maximum plasma concentrations about one hour after ingestion; its structure is sufficiently hydrophobic to pass through all biological membranes and distribute throughout the body. The evidence base for caffeine's acute alerting effects is large and consistent across many well-controlled randomized controlled trials (RCTs), making it one of the most reliably established nutritional influences on mental alertness.
5.2 L-Theanine (Camellia sinensis)
Traditional use: L-theanine is an amino acid found notably in green tea, black tea, and some mushrooms. It has been consumed as part of tea culture in Japan and China for centuries, where tea drinking was associated with a state of calm focus — a quality that contributed to its prominence in Zen Buddhist practice.
Scientific evidence (moderate): L-theanine acts as a glutamate reuptake inhibitor, functions as a competitive low-affinity glutamate receptor antagonist in the hippocampus, and acts on GABA-A receptors, conferring a neuroprotective effect. Meta-analysis has revealed that the combination of caffeine and L-theanine increased attention switching accuracy and unisensory visual attention accuracy in the first and second hours post-dose compared to placebo, and had a moderate effect on alertness one hour after administration and a small-to-moderate effect on alertness in the second hour. Overall, clinical trials of caffeine, L-theanine, and their combination showed various functional outcomes related to attention, inhibitory control, mind-wandering, cognition, and mood. Evidence for the combination is stronger than for L-theanine alone; larger, longer-duration trials are needed to clarify standalone efficacy.
5.3 Rhodiola rosea (Arctic Root, Golden Root)
Traditional use: Rhodiola rosea is a perennial succulent flowering plant of the family Crassulaceae distributed across the high-altitude Arctic and subarctic regions of Europe, Asia, and North America. It has been used in traditional Scandinavian, Siberian, and Tibetan medicinal systems as a tonic and adaptogen to increase resistance to stress, combat fatigue, and enhance work capacity. In Russian folk medicine, it was used to enhance physical endurance and mental performance, especially under harsh environmental conditions.
Scientific evidence (moderate, with regulatory acknowledgment): The plant's dual actions of cognitive stimulation and emotional calming create benefits for both immediate cognitive and memory performance as well as for the long-term preservation of brain functions; it is the main adaptogen given the indication "stress" by the European Medicines Agency (EMA). Darbinyan et al. investigated the effect of chronic administration of 170 mg of standardized R. rosea rhizome extract on aspects of mental performance and fatigue in 56 healthy male and female physicians on night duty for 14 days; in a randomized, placebo-controlled, double-blind crossover study, total mental performance was measured using a Fatigue Index reflecting outcomes of complex perceptive and cognitive cerebral functions such as associative thinking, attention capacity, speed of visual and auditory perception, and short-term memory. A systematic review identified 206 articles and found 11 met inclusion criteria; 10 were described as RCTs and one as a controlled clinical trial. A review of more than 70 human clinical trials on Rhodiola rosea — though of varying methodological quality — provided a clear level of evidence to demonstrate that Rhodiola rosea can effectively combat physical stress-related fatigue, low mood, anxiety, and depression, and may improve physical-mental working capacity. The overall body of RCT evidence for mental fatigue outcomes is considered moderate, with limitations including heterogeneous study designs, variable extract standardization, and generally small sample sizes.
5.4 Panax ginseng and Panax quinquefolius (Asian and American Ginseng)
Traditional use: Panax ginseng is an important herbal drug that has been used for "benefiting Qi" for thousands of years. Traditional Chinese medicine differentiates the behavioral effects of the two common species: Panax ginseng is described as warming or stimulating and invigorates "Yang," whereas Panax quinquefolius is described as cooling or calming and nourishes "Yin." Asian ginseng has been promoted for stress, cognitive function, flu, fatigue, athletic performance, diabetes, aging, asthma, anxiety, and other conditions.
Scientific evidence (mixed to weak for cognition): Asian ginseng contains many substances; those thought to be most important are called ginsenosides (or panaxosides). A Cochrane review concluded that there is currently a lack of convincing evidence to show a cognitive enhancing effect of Panax ginseng in healthy participants and no high-quality evidence about its efficacy in patients with dementia. Most clinical trials have been small, with fewer than 200 participants and shorter than 3 months; a small amount of research has suggested that Asian ginseng may improve cognitive function, including abstract thinking, attention, arithmetic skills, and reaction time, in middle-aged adults but not in young adults, and larger multicenter studies of longer duration are needed.
For American ginseng (Panax quinquefolius): across several clinical trials, a common finding is that P. quinquefolius extracts improve aspects of mood, mental fatigue, and cognitive function. Limited fatigue benefits were observed in cancer patients at high doses (2000 mg); the most notable effects at lower doses (100–400 mg) included enhancement of attentional and working memory performance in healthy adults and in schizophrenia patients. Evidence for both ginseng species in mental energy and alertness contexts remains preliminary and inconsistent.
5.5 Ashwagandha (Withania somnifera)
Traditional use: Rhodiola rosea and Ashwagandha (Withania somnifera, also called Indian ginseng) are classical plant adaptogens that promote stress resilience while counteracting stress-associated alterations such as anxiety, nervousness, irritability, insomnia, and depression. Ashwagandha has been used in Ayurvedic medicine for over 3,000 years as a rasayana (rejuvenating tonic) intended to enhance vitality, mental clarity, and resistance to stress.
Scientific evidence (moderate for stress and sleep, preliminary for cognitive alertness): The clinical efficacy of Ashwagandha preparations and extracts has been demonstrated across a large number of human trials, supporting its potential therapeutic role as an adaptogenic anti-stress agent and in counteracting stress-related conditions, especially anxiety, nervousness, and insomnia. Treatment with 600 mg/day of Ashwagandha for 8 weeks has been reported to result in improvements in mental alertness and anxiety in at least one clinical study. The quality and consistency of evidence varies across trials; effects on mental energy per se (as distinct from stress reduction and improved sleep) require further investigation in well-powered, high-quality RCTs.
6. Dietary Factors
6.1 Overall Diet Quality
Diets rich in sugar, saturated fats, or high in calories are considered deleterious for neural function, acting to elevate levels of oxidative stress and to reduce synaptic plasticity and cognitive functions; brain function is certainly dependent on adequate nutrition, and short-term variations in the amount and composition of nutrient intake in healthy individuals influence measures of cognitive function.
6.2 Breakfast and Meal Timing
Studies have shown that eating breakfast is associated with several positive effects on the cognitive functioning of well-nourished children. Skipping breakfast has been associated with impaired morning attention and working memory in several observational and controlled studies. The evidence is most robust in children and adolescents; in adults, results are more variable.
6.3 Dietary Flavonoids
Although the antioxidant effects of flavonols are well-established in vitro, there is general agreement that flavonols have more complex actions in vivo; several cross-sectional and longitudinal studies have shown that a higher intake of flavonoids from food may be associated with a better cognitive evolution, though whether this reflects a causal association remains to be elucidated.
6.4 Hydration
Evidence suggests that even mild dehydration states are associated with significant changes at the neural level, such as total brain volume shrinkage and over-recruitment of specific brain areas during cognitively demanding tasks. Participants in some studies reported increased alertness as a function of water intake. Dehydration elicited by intermittent moderate exercise without hyperthermia increased the perception of task difficulty and resulted in mood deterioration among 25 female participants in one study. Mild dehydration without hyperthermia has been found to impair vigilance and working memory and increase anxiety and fatigue in men. However, it remains to be fully proven that dehydration per se — rather than accompanying fatigue or other confounds — is responsible for these changes, as they are not always prevented by rehydration.
7. Lifestyle Factors
7.1 Physical Exercise
Physical activity has been associated with the reduction of a number of physical and mental disorders. The evidence suggests that aerobic and resistance exercise each profoundly influence neuroplasticity through distinct mechanisms. In shift workers, three RCTs demonstrated improvements in alertness, reaction time, and short-term memory, particularly when interventions were timed post-shift or delivered as supervised workplace sessions. Mechanistic evidence from six studies indicated circadian phase shifting, improved autonomic balance assessed by heart rate variability, and reduced inflammatory markers.
7.2 Sleep Quality and Duration
Incomplete rest can lead to an increased inflammatory state, increasing injury risk and leading to decreased performance; nutrition, supplementation, and physical activity can play a key role in modulating the sleep–wake rhythm. Daytime naps ranging from 6 to 120 minutes have been found to benefit alertness and mood in partially sleep-restricted conditions.
7.3 Stress Management and Recovery
Brain fatigue concerns the endurance over time — the energy the person needs to accomplish cognitive tasks again and again while managing all the impressions; when suffering from it, ordinary activities are affected, and restoration takes a disproportionately long time. Research consistently indicates that deliberate rest and recovery periods are required for the restoration of mental energy after sustained cognitive effort.
8. Evidence Summary and Limitations
The scientific study of mental energy and alertness is complicated by the large body of research in medical patients, which typically measures feelings of fatigue rather than mental energy, complicating direct comparisons across studies. For most natural ingredients and nutrients, the strongest evidence exists for deficiency-correction or for use under specific high-demand conditions (sleep deprivation, acute stress). Caffeine stands apart with a strong, consistent evidence base for acute alertness enhancement. For adaptogens such as Rhodiola rosea and Ashwagandha, moderate evidence supports anti-fatigue and stress-resilience effects, though specific claims about mental energy require more rigorous large-scale RCTs. For Panax ginseng, the Cochrane-level conclusion is that convincing evidence of cognitive enhancement is currently lacking. B vitamins, iron, and magnesium are best supported in the context of deficiency correction. CoQ10 and L-theanine show biological plausibility and some positive trial results, but overall clinical evidence remains mixed. Hydration, diet quality, exercise, and sleep have the broadest and most consistent evidence for supporting mental energy and alertness across the literature.
